## How it works

Calories = MET × body weight (kg) × hours, using 2024 Adult Compendium codes 02034 (3.5 MET), 02035 (5.0), 02055 (5.8), 02032 (6.0), and 02040 (7.5). Net calories remove 1 kcal per kg per hour of resting burn.

The 2024 Adult Compendium of Physical Activities rates circuit training from 3.5 MET for light effort to 7.5 MET for vigorous circuits with kettlebells and little rest. Short rests keep your heart rate up, which is why circuits burn more per minute than straight sets.

## What lab studies measured

In a classic study, 20 men and 20 women did 3 laps of a 10-station weight circuit, working 30 seconds and resting 15 seconds at each station. Men burned about 9.0 kcal per minute and women about 6.1. Relative to body weight, that came to about 7.0 and 6.0 kcal per kg per hour, close to the vigorous rows in the table. Per kg of lean mass, men and women burned the same.

Light weights change the picture. In 30 adults following a 14-minute free-weight video circuit, the heavier loads (5.9 kg for women, 10.5 kg for men) produced about 4.0 kcal per minute for women and 6.2 for men. Oxygen use stayed under 32% of maximum, below the level advised for aerobic fitness, even though heart rate reached the usual target zone.

## How the calculator works

Calories = MET × body weight in kg × hours. A MET is the energy cost of an activity as a multiple of resting burn, which is about 1 kcal per kg per hour.

Net calories subtract that resting burn to show what the session added.

Worked example: a 165 lb person (74.8 kg) does a 35-minute moderate circuit of dumbbell squats, rows, presses, and lunges. Calories = 5.0 × 74.8 × 0.583 = about 218 kcal, and net calories are about 175 kcal.

Those 35 minutes count toward the 150 weekly minutes of moderate activity, and a circuit that works all major muscle groups also counts as a muscle-strengthening day.

## Load, speed, and the afterburn

In a study of 15 trained young adults, circuits at 50% of one-rep max done explosively burned the most energy over the full workout. Heavy circuits at 80% done explosively burned energy at the highest rate per minute. Heavy loads lifted slowly burned less in total than the moderate explosive circuit and less per minute than the heavy explosive one.

Hard circuits also raise metabolism afterwards.

In 7 men who did 4 heavy circuits of bench press, power cleans, and squats, oxygen use stayed above baseline 38 hours later. The calculator counts only the session.

## What regular circuit training does

A 2021 meta-analysis of 45 studies found circuit resistance training raised muscle mass by about 1.9%, cut fat mass by about 4.3%, and raised aerobic fitness by about 6.3%, along with gains in strength.

Muscle-strengthening activity of any kind was linked to a 10% to 17% lower risk of early death, heart disease, cancer, and diabetes in a 2022 meta-analysis of 16 cohort studies. The guideline is 2 or more days a week.

About 352 kcal for a 155 lb person at a moderate effort and about 527 kcal for a vigorous circuit. Double the 30-minute values in the table if you train for an hour.

### Does circuit training burn more than regular weight lifting?

Usually, because rest is shorter. The Compendium rates general weight training with sets of 8 to 15 reps at 3.5 MET and moderate circuits at 5.0 MET. A classic study of 40 adults doing 30 seconds of work and 15 seconds of rest found men burned about 9.0 kcal per minute and women about 6.1.

### Do light weights in a circuit class count as cardio?

Often not. In a study of 30 adults following a 14-minute free-weight video circuit, even the heavier loads kept oxygen use under 32% of maximum, below the level advised for improving aerobic fitness. Heart rate still reached the usual target zone, so it overstated the effort.
